Alcohol's Effect on Muscle Growth: The CrossFit Athlete's Truth
It's not just about the empty calories. Jeremy Reilly shares the physiological handbrake alcohol puts on recovery and his personal rules for maintaining performance.
Alcohol's effect on muscle growth CrossFit athletes work hard for is more damaging than most realise. I want to have a straight-talking conversation about a topic that often gets "glossed over" or ignored in the fitness world: Alcohol. In a community like Amersham, the "weekend wind-down," the Friday night bottle of wine, or the post-work pint is a deeply ingrained part of the culture. Many people view it as their reward for a hard week at the office or a series of tough sessions in the box.
Look, I'm not here to be a "fun-sponge" or tell you that you can never have a drink again. Life is for living, and social connection is a vital part of health. But as your head coach, I have a duty to give you the objective, biological truth about what happens to your "Growth Engine" when you drink. The cost of alcohol is far higher than just the "empty calories" in the glass; it acts as a direct physiological handbrake on your muscle protein synthesis, your hormonal balance, and your long-term progress.
The Handbrake on Muscle Growth
When you train at CrossFit Chiltern, you are essentially providing a "stress signal" to your body. You are creating microscopic damage to your muscle fibres and triggering a biological pathway called mTOR, which signals your body to initiate Muscle Protein Synthesis (MPS). This is the process of repairing and building new, stronger tissue. It is the "work" that happens while you rest.
Alcohol is a potent inhibitor of this process. Clinical studies have shown that even moderate alcohol consumption can reduce MPS by up to 24–37% following a workout. Imagine if I told you that every Friday session, I was going to take away 30% of your results. You wouldn't be happy. Yet, that is exactly what is happening when you follow a training session with alcohol. You are working for a 100% result but only receiving 70%. Over the course of a year, that "lost" 30% represents a massive amount of missed transformation and a significant decrease in the ROI of your sweat.
The Thief of Deep Sleep: A Personal Perspective
We often hear people say, "I need a glass of wine to help me sleep." While alcohol is a sedative that might help you fall into unconsciousness faster, it is a thief of quality sleep. I know this from my own experience and from tracking my own data. I have seen time and again that even one single drink negatively affects my sleep quality. It spikes my resting heart rate and prevents my brain from reaching the deep, restorative REM stages. This is the "maintenance window" where your body does 90% of its physical and hormonal repair. When you have alcohol in your system, your heart rate remains elevated throughout the night as your liver works to process the toxin. Your "Recovery Engine" never actually gets the chance to idle.
Furthermore, alcohol is a "testosterone killer." Even a single night of heavy drinking can significantly lower your testosterone levels and simultaneously spike your cortisol (the stress hormone). It's why you might feel "soft" or "WOD-drunk" on a Monday morning — it isn't just a hangover; it is a systemic hormonal crash that has stalled your 5-year journey.
My Personal Framework: The Non-Negotiable Rules
The fact that I know how alcohol affects me doesn't mean I never touch a drop. It simply means I have moved from being a "spectator" to being the "director" of my own choices. To keep my "Growth Engine" running and my health on track, I follow a specific set of rules that I've developed over years of coaching and training:
- The "Tomorrow" Rule: I never drink if I am training the next day. I value the work I put into the box too much to walk in with a compromised nervous system and a sub-par recovery profile.
- The "Early Bird" Rule: I don't drink if I have an early start. Mental clarity and energy are my primary tools as a coach and a business owner. I won't trade a sharp morning for a dull evening.
- The "Body Scan" Rule: I don't drink if I can feel that my body is already under stress. If I feel inflamed, if my joints are achy, or if I feel the first tinges of getting sick, alcohol is strictly off the table. My immune system needs amino acids to fight, not toxins to process.
Informed Choices: The "Director" Mindset
In our Ignite Nutrition Programme, we talk about taking full ownership of your story. This applies to alcohol more than anything else. I am not telling you that you must be teetotal. I am telling you that you must understand the cost so you can make an informed choice.
When you decide to have a few drinks, I want you to acknowledge the trade: "I am choosing to trade a portion of my recovery and my sleep quality for this social experience." Sometimes, for a wedding, a birthday, or a special milestone, that trade is absolutely worth it. But when it becomes a mindless weekly habit, you are making a choice that actively sabotages the version of yourself that is fit, strong, and independent.
The 5-Year Perspective
We are playing the long game for the Amersham community. I want you to be the person who is still hitting personal bests in their 50s and 60s. That longevity requires a high-performance internal environment.
If you find that your progress has plateaued despite consistent training, it might be time to look at the "other 23 hours." Your body can handle a lot, but it cannot out-perform a poor biological environment. Treat your body like the high-performance machine it is. Fuel it with the Whole Food Standard, protect your sleep, and be honest about the handbrake you might be pulling. Follow the rules, protect your engine, and let's get back to work.
